Ab Wheel Rollout
The ab wheel rollout is an anti-extension core exercise where you roll a wheel forward from your knees while keeping your back flat, then pull it back using your abs. It is one of the hardest core exercises you can do with simple equipment, because the long lever makes your abs fight to stop your lower back arching.

What muscles does the ab wheel rollout work?
Primary movers
- Rectus abdominis
- Transverse abdominis
Assisting muscles
- Obliques
- Latissimus dorsi
- Anterior deltoid
- Hip flexors
The rectus abdominis and transverse abdominis work isometrically to stop your hips from sagging and your lower back from arching as the wheel travels away. The farther you roll, the longer the lever and the harder they work.
The lats pull the wheel back toward your knees and keep the shoulders stable. The front delts and serratus anterior also work to keep your arms locked overhead.
The hip flexors and glutes help hold the pelvis in place. Squeezing the glutes tilts the pelvis slightly and protects the lower back.
Because the lever is long, even a short range is demanding. Build range gradually rather than going for the full rollout on day one.
How to do the ab wheel rollout
Setup
- 1
Kneel on a mat and hold the wheel handles with the wheel on the floor below your shoulders.
- 2
Tuck your pelvis slightly so your lower back is flat.
- 3
Brace your abs and squeeze your glutes.
- 4
Keep your arms straight and your head neutral.
Execution
- 1
Roll the wheel forward slowly, letting your hips and torso lower together.
- 2
Go as far as you can while keeping your back flat.
- 3
Pause briefly at the end of your range.
- 4
Pull the wheel back under your shoulders using your abs.
- 5
Breathe out as you roll back in.
Common ab wheel rollout mistakes
Letting the lower back sag
The spine arches and the load moves from the abs to the lower back.
The fix: Squeeze your glutes, tuck your pelvis and shorten the range.
Rolling out too far
You lose control and the back takes over.
The fix: Use a range you can pull back from with your abs.
Pushing the hips back first
It turns the return into a hip hinge.
The fix: Pull the wheel back with your abs, hips and torso together.
Bending the elbows
It changes the lever and weakens the exercise.
The fix: Keep your arms straight throughout.
How many sets and reps?
| Goal | Sets | Reps | Load | Rest |
|---|---|---|---|---|
| Core strength | 3 | 6–10 | Bodyweight, controlled range | 60–90 s |
| Progression | 3–4 | 5–8 | Longer range or standing | 90 s |
| Beginner | 2–3 | 5–8 | Short range, wall behind the wheel | 60–90 s |
Treat the ab wheel as a finisher or a main core move, 6 to 10 clean reps per set is plenty. If you feel it in your lower back, shorten the range and brace harder.

Frequently asked questions
Is the ab wheel rollout good for abs?

How far should I roll out?
As far as you can while keeping your back flat and pulling back with your abs.
Can beginners use the ab wheel?
Yes, with a short range. Start close to your knees and build up.
Hercules tracks every ab wheel rollout you log, shows you last session's numbers before you lift, and flags when your progress stalls.
