Scapular Pull-ups

Scapular pull-ups are a small hanging movement where you keep your arms straight and pull your shoulder blades down and back so your body rises a few inches. They teach the first part of every pull-up, the shoulder blade position, and build the control and strength needed for strict reps.

What muscles does the scapular pull-ups work?

Primary movers

  • Lower trapezius
  • Latissimus dorsi

Assisting muscles

  • Rhomboids
  • Serratus anterior
  • Rectus abdominis
  • Forearm flexors

The lower traps and lats do the work. When you pull your shoulder blades down, the lower trapezius draws them toward your hips while the lats help lower the shoulders. The movement is small, but it is the start of a good pull-up.

The rhomboids and serratus anterior help set the blades against your ribcage, so the shoulder joint is stable under your body weight. This is why scapular pull-ups are a useful shoulder-health and warm-up exercise.

The abs hold your body still, and the forearms and hands grip the bar. Because your elbows stay locked, the biceps do very little. The aim is to learn to move only the shoulder blades.

Many people skip this step and start pull-ups with shrugged shoulders. Practising the blade position helps you pull with the back instead of the neck. The hanging also gives a gentle stretch to the lats and shoulders between reps.

How to do the scapular pull-ups

Setup

  1. 1

Hang from a pull-up bar with an overhand grip about shoulder-width apart.

  2. 2

Let your arms straighten and your shoulders relax up toward your ears.

  3. 3

Brace your core to avoid swinging.

  4. 4

Keep your elbows locked and your legs still.

Execution

  1. 1

Keeping your elbows locked, pull your shoulder blades down and back.

  2. 2

Notice your body rise a few inches as your shoulders move away from your ears.

  3. 3

Hold the top for a moment, feeling your upper back engage.

  4. 4

Slowly let your shoulder blades rise back to a relaxed hang.

  5. 5

Keep the movement small. Only the shoulder blades move, not the elbows.

  6. 6

Repeat for the desired number of repetitions.

Common scapular pull-ups mistakes

Bending the elbows

Bending turns the move into a partial pull-up and misses the point.

The fix: Keep your arms straight and only move your shoulder blades.

Swinging the legs

Momentum replaces muscle control and removes the training effect.

The fix: Brace your core, keep your legs still and move slowly.

Moving too fast

Skipping the hold means you do not learn the position.

The fix: Pause for a second at the top of each rep.

Arching the lower back

Overarching shifts the work to the lower back and ribs.

The fix: Keep your ribs down and your core braced.

Do scapular pull-ups before pull-up or back sessions as a warm-up, or as a first step if you can not yet do a full rep. Aim for slow, deliberate reps. When 10 clean reps are easy, add pull-ups from the top position or negative reps.
