Weighted Pull-Ups
The weighted pull-up is a standard pull-up performed with extra load from a dip belt, weighted vest or dumbbell held between the feet. It overloads the lats, biceps and upper back beyond what bodyweight allows, and is the most direct way to keep building pulling strength and size once you can do a lot of clean reps.

What muscles does the weighted pull-ups work?
Primary movers
- Latissimus dorsi
- Biceps brachii
Assisting muscles
- Rhomboids
- Teres major
- Trapezius
- Forearms
- Rear deltoid
The lats pull your upper arms down and back, bringing your chin over the bar. The biceps and brachialis assist, and the rhomboids and lower traps keep the shoulder blades moving correctly.
Added weight increases the load but not the movement. Technique should be the same as a bodyweight pull-up, with a full hang at the bottom and the chin or chest above the bar at the top.
A weighted pull-up is a heavy exercise for the elbows, shoulders and grip. Your forearms often reach their limit before your back, so strong hands matter.
Because the load can be adjusted in small steps, it is easy to track and progress. Strength gained here carries over to rows, deadlifts and other pulling lifts.
How to do the weighted pull-ups
Setup
- 1
Attach a plate to a dip belt, wear a weighted vest or hold a dumbbell between your feet.
- 2
Grip the bar slightly wider than your shoulders with an overhand grip.
- 3
Hang with your arms fully extended and your shoulders engaged.
- 4
Cross your ankles or bend your knees to keep the weight stable.
Execution
- 1
Depress your shoulder blades to start the pull.
- 2
Drive your elbows down and back and pull your chest toward the bar.
- 3
Continue until your chin clears the bar.
- 4
Pause briefly at the top.
- 5
Lower slowly until your arms are fully straight.
- 6
Avoid swinging the weight.
Common weighted pull-ups mistakes
Adding weight too early
Loading before you have solid bodyweight reps raises injury risk and encourages poor form.
The fix: Build to 10 to 12 clean bodyweight pull-ups before adding any weight.
Cutting the range
Not reaching a full hang or the top makes the weight feel lighter than it is.
The fix: Start every rep from straight arms and finish with the chin above the bar.
Swinging or kipping
Momentum with extra load can strain the shoulders and elbows.
The fix: Keep your body still and control every rep.
Insecure attachment
A loose belt or chain may swing and hit your legs or fall.
The fix: Check the belt and chain, and use a stable weight.
How many sets and reps?
| Goal | Sets | Reps | Load | Rest |
|---|---|---|---|---|
| Strength | 4–5 | 3–6 | Heavy, around 80–85% of max | 2–3 min |
| Hypertrophy | 3–4 | 6–10 | Moderate, 1–2 RIR | 90–120 s |
| Starting out | 3 | 5–8 | 2.5–5 kg | 90 s |
Add 1.25 to 2.5 kg when you reach the top of your rep range with full range. Train it once or twice a week. Alternate grips between sessions, such as overhand and neutral, to spread the stress across the elbows. If your elbows ache, take a deload week.

Frequently asked questions
When should I start weighted pull-ups?
When you can do around 10 to 12 clean bodyweight pull-ups with full range. Start with 2.5 to 5 kg and add small increments.
How do I hold weight for pull-ups without a belt?
Use a weighted vest, a backpack with plates, or squeeze a dumbbell between your feet. A dip belt with a chain is the most stable.
How much weight is a good weighted pull-up?
Adding 25% of bodyweight for five reps is a solid target for many lifters. Adding your full bodyweight is an elite level.
Weighted pull-up or lat pulldown?
Weighted pull-ups are harder to learn but transfer well to bodyweight skills. Lat pulldowns are easier to scale. Many people use both.
Do weighted pull-ups hurt the elbows?
They can if you add weight too quickly. Progress gradually, vary your grips and warm up well. Reduce the load if you feel joint pain.
Hercules tracks every weighted pull-ups you log, shows you last session's numbers before you lift, and flags when your progress stalls.
