Dumbbell Cuban Press
The dumbbell Cuban press is a light shoulder exercise that combines an upright row, an external rotation and an overhead press in one controlled sequence. It trains the rotator cuff, rear delts and upper back alongside the front and side delts, and is used to build shoulder strength, stability and control rather than to move heavy weight.

What muscles does the dumbbell cuban press work?
Primary movers
- Infraspinatus
- Teres minor
- Rear deltoid
- Lateral deltoid
Assisting muscles
- Anterior deltoid
- Trapezius (upper)
- Trapezius (middle)
- Triceps brachii
The first phase is an upright row, which works the side delts and traps. The second phase is an external rotation, where the infraspinatus and teres minor turn the arm back so the forearms point up.
The third phase is an overhead press, which loads the front delts and triceps. Each phase is brief, so the weight must be light.
The rotator cuff does a lot of work in the middle of the movement. It is the reason the Cuban press is used for shoulder health rather than raw strength.
Because it combines several patterns, it demands control. Poor timing or too much weight makes it clumsy and hard on the shoulders.

Setup
- 1
Stand with your feet shoulder-width apart and dumbbells in front of your thighs, palms facing you.

- 2
Keeping the upper arms level, rotate your forearms upward until the dumbbells are above your elbows.
- 3
Press the dumbbells straight overhead.
- 4
Reverse the sequence: lower to the rotated position.
- 5
Rotate the forearms back down and lower to the start.
- 6
Move slowly through each phase.
Common dumbbell cuban press mistakes
Using too much weight
Heavy dumbbells make the rotation sloppy and strain the cuff.
The fix: Use a light pair, often a quarter of your usual press.
Dropping the elbows
Elbows below the shoulders turns the rotation into a curl.
The fix: Keep your upper arms level with the floor during the rotation.
Rushing the phases
Blending the row, rotation and press loses the point of the exercise.
The fix: Pause briefly between each phase.
Shrugging
Raising the shoulders hands the work to the traps.
The fix: Keep your shoulders down throughout.
How many sets and reps?
| Goal | Sets | Reps | Load | Rest |
|---|---|---|---|---|
| Shoulder health | 2–3 | 8–12 | Very light | 60 s |
| Warm-up | 2 | 10 | Very light | 30–45 s |
| Hypertrophy | 3 | 10–12 | Light, strict | 60–90 s |
Use it as a warm-up before pressing or as an accessory on shoulder day. Keep the weight light and the tempo slow. If you feel pinching, reduce the range or switch to external rotations and face pulls.

Frequently asked questions
What is the Cuban press?
A shoulder exercise that combines an upright row, an external rotation and an overhead press. It is done with light weight to train control and the rotator cuff.
What does the Cuban press work?
The rotator cuff, rear and side delts and upper back through the rotation, and the front delts and triceps in the press.
How heavy should I go?
Very light. Most people use 2 to 8 kg dumbbells. If you cannot hold your elbows up, go lighter.
Is the Cuban press good for shoulder health?
It is a popular choice for warming up and strengthening the shoulders. It does not replace heavier presses for building size.
Can I do it with a barbell or band?
A band or light barbell is possible, but dumbbells give the best freedom for the rotation.
